Step 1:

Take your current body weight in pounds (lbs) and multiply by 11.

Example: 194 lbs x 11 = 2134 calories

This is what I need to just keep what I have, without moving. But remember, you do move. So you have to then calculate your metabolic factors into this... so off to step 2...

Step 2:

Figure out your metabolic factor according to the table below.

But first, some definitions to help you determine where you might fit in:

Slow Metabolism: You basically look at food and you seem to put on pounds. You can gain weight by eating salads but it's difficult to lose the weight.

Moderator Metabolism: You can gain weight if you try. You can lose weight if you try. You really don't have trouble losing weight depending on what you want to do.

Fast Metabolism: You are the skinny guy or gal who can eat *ANYTHING* and it makes no difference. Gaining weight is difficult. Losing weight can happen overnight. Just by watching T.V. you seem to shed pounds.

Metabolic %

Under 30 years old

Slow Metabolism- 30%

Moderate Metabolism- 40%

Fast Metabolism- 50%

30-40 years old

Slow Metabolism- 25%

Moderate Metabolism- 35%

Fast Metabolism- 45%

Over 40 years old

Slow Metabolism- 20%

Moderate Metabolism- 30%

Fast Metabolism- 40%

Example: 2134 calories x 35% = 746.90

I took my calories needed above just to sit here and not move and multiplied it by my metabolic factor and I find that I need an additional 746.90 calories because of my specific metabolism.

Step 3:

Put it together.

2134 + 746.90 = 2880.90 calories

I need 2,880.90 calories to maintain my current weight with my current activities.

Note: You can also adjust your metabolic factor if you do something that might take you to the next level. If you are a moderator metabolism person but you do distance running, it might make more sense to put your self in the fast category since you burn a lot more calories.

Step 4:

Now change the above with about 500 calories every day to reach your goals!

Lose Weight: I would take 2880.90 - 500 = 2380.90

Maintain Weight: I would just leave it at 2880.90 and continue what I was doing in my activities

Gain Weight: I would take 2880.90 + 500 = 3380.90

Note: 500 calories a day is just a general term everybody uses to say that adding this amount is within safe limits. Eat too much, and you end up storing fat. Cut too many calories and your body just goes into starvation mode and ends up retaining more fat. 500 is a safe, recommended guideline.

Step 5:

You must track what you are eating so you'll know if you've made your goal for the day. And tracking food does not have to be complicated with weights and scales.

It's a shame that so many people just start training and never figure out what they need to eat daily to reach their goals.

You can keep doing the math over and over as you reach a goal. If you are bulking, your requirements will change as you progress. And when you lose weight they will as well. You might want to lose weight, reach a target weight and then maintain. So you will do this formula again when you have hit the weight you want.

Isolation exercises should not even enter the picture until you've been at it over a period of years. Major compound exercises build mass over the entire body, which is what the beginner and intermediate lifter need to do before deciding to work all angles of the biceps. Build good size biceps first and then worry about hitting them from all different angles!

Don't forget to eat well, rest and drink plenty of water. Water is your friend people. Don't think for one second you're going to build a solid body by working out and then stuffing pizza and beer down your throat every chance you can. Squats 2 x 10-15

Bench Press or Dips 2 x 6-12

Chins or Reverse Grip Pulldowns 2 x 6-12

Overhead Press 2 x 6-12

Notes: Work out two days a week and work to momentary muscular failure. Once you go past reps with good form add more weight. Throw in some ab work if you want, but stay away from isolation exercises. Patience is key. Unless you're a genetic freak or on drugs, gains come slow, but steady. If your new to this, stay on this beginners program for six months to a year and then move on to an intermediate program.

Understand that to be successful in any weight training program - hard work is a must! Half-hearted effort does nothing for you. If you're new to weight training or grossly out of shape, consult a physician first. End of disclaimer.

What is Calisthenics Training?

It is very important to make a distinction between all the various forms of bodyweight exercise because each method can be used for a specific purpose. Basic bodyweight exercises such aspushups, pullups, and bodyweight squats can be used for overall strength and conditioning.

Calisthenics training, on the other hand, is more of a cardio-type form of exercise. I go much deeper into the difference between bodyweight and calisthenics training in a previous article.

Because I personally despise steady state cardio, I tend to use bodyweight and other training methods to replace the necessity for cardio. But besides my personal distaste for steady state cardio, there are other very important benefits to using high intensity calisthenics training as a form of cardio:

The Benefits of Calisthenics

One of the biggest benefits of Calisthenics is improved cardiorespiratory endurance, which is the ability of your body to gather, process, deliver, and sustain oxygen to produce the energy needed for the successful completion of a particular activity.

It is characterized by a healthy and efficient heart and lung. Cardiorespiratory (cardio) endurance is probably more important than fat loss or muscle gain, but is one of the least talked about aspects of fitness. If you have greater cardio endurance, then you can simply do more for a longer period of time. This improves your ability to perform in sports, work, and life activities. If you combine basic calisthenics movements with bodyweight training, then you will be able train your muscles while training your heart and lungs. This will help you perform other physical activities better. Most people get winded and exhausted trying to perform simply tasks such as lifting boxes up the stairs or trying to catch a bus. Well, these activities require both physical fitness and cardio endurance. Many gym rats will often face injury because they fatigue easily. When your body fatigues from heavy weight training, it is actually a sign of poor recovery. Your muscles are not being delivered the proper amount of oxygen for full recovery. Fatigue leads to poor form, which in turn leads to injury. Overall, you'll be much healthier if your heart and lungs are healthier. Cardio conditioning basically allows you to improve your ability to live life to the fullest. On the flip side, many people are brainwashed into believing that there is a specific "target heart rate zone," which effectively helps you burn fat and improve cardio endurance. This is false and no such zone exists. Athletes with the best cardio endurance - a balance of healthy heart and lung function along with good physical fitness - are ones that engage in high intensity exercise, such as sprinters. In short, train hard to last longer. But be warned, bodyweight calisthenics workouts are very intense and difficult. You should steadily build yourself up to it, especially if you've been spending most of your time following the easy, bring cardio workouts published in most magazines.
Sample Calisthenics Exercises

Coach Lomax covers a good number of calisthenics movements. Some of them you have heard of and perhaps have even performed before. But many will be completely new to you.

Here's a list of the Calisthenic movements that Coach Lomax will teach you:

Split Jump Jumping Jacks Simulated Jump Rope Standing Twist Reach and Bend The Windmill High Knees Jogging in Place Marching

Calisthenics movements will seem easy to you, however the key is to perform them for time. You can start off by performing each exercise for 60 seconds, then moving straight to the next movement.

This circuit style workout will be much more fun and exiting then a traditional sort of cardio workout. Once you get good at these basic calisthenics movements, you can start to learn Animal Calisthenics movements which places greater stress on your heart, lungs, and muscles.
